3 Safe and Effective Mat-Based Clinical Pilates Exercises for Pregnancy

Staying active during pregnancy can help you feel your best and support a healthy pregnancy journey. At Instinct Health, we recommend mat-based Clinical Pilates as a fantastic way for expecting mums to stay strong, flexible, and comfortable. These low-impact exercises are gentle on the body, can be done at home, and don’t require any special equipment. Here are three of our favourite mat-based Clinical Pilates exercises for prenatal clients.

  1. Pelvic Tilts

Pelvic tilts are a simple but effective exercise to help strengthen your core and relieve lower back pain—a common issue we often treat during pregnancy.

  • How to Do It: Lie on your back with your knees bent and feet flat on the mat. Gently tilt your pelvis upward, flattening your lower back against the mat. Hold for a few seconds, then release back to the neutral position.
  • Benefits: This exercise helps activate your deep core muscles and pelvic floor, providing stability and reducing back discomfort.
  • Tip: If lying on your back is uncomfortable (particularly in the third trimester), you can perform pelvic tilts while seated on a Swiss ball or standing against a wall.
  1. Cat-Cow Stretch

The Cat-Cow stretch is a gentle, flowing exercise that helps improve spinal mobility and release tension in the back and hips. It’s a great way to keep your spine flexible and ease discomfort during pregnancy.

  • How to Do It: Start on all fours, with your wrists directly under your shoulders and knees under your hips. Inhale as you arch your back, lifting your head and tailbone (Cow pose). Exhale as you round your back, tucking your chin and tailbone under (Cat pose). Repeat for several breaths.
  • Benefits: This exercise helps increase spinal mobility, stretches the back, and improves posture—all crucial as your body adjusts during pregnancy.
  • Tip: Focus on moving slowly and connecting your breath to the movement. This can help you engage your core and pelvic floor muscles effectively.
  1. Side-Lying Leg Lifts

Side-lying leg lifts are a fantastic exercise for strengthening the glutes and outer thighs while avoiding pressure on the abdomen. This exercise helps stabilize the pelvis and can be especially beneficial in reducing hip discomfort.

  • How to Do It: Lie on your side with your bottom leg bent and top leg straight. Lift your top leg up towards the ceiling, then lower it back down slowly. Keep your movements controlled, and avoid letting your hips roll forward or back.
  • Benefits: This exercise targets the glutes and hip muscles, helping to support your pelvis and improve stability throughout pregnancy.
  • Tip: Place a small pillow or folded towel under your head for support, and keep your core engaged to maintain alignment.
